Who it's for

For anyone training at home with no equipment at all: a balanced mix of legs, upper body, low-impact cardio and core, with every jump replaced by a controlled step.

Circuits: 4 rounds of 40 s work / 20 s rest, 60 s between rounds.

 Equipment

  • No equipment
  • A non-slip floor or mat
  • Shoes, or bare feet (no socks on hard floors)
  • A clear space around you

Weekly schedule

Three sessions a week with a rest day in between. The days below are the suggested layout; any three non-consecutive days work.

MonDay 1
TueRest
WedDay 2
ThuRest
FriDay 3
SatWalk (optional)
SunRest

The 4-week cycle

  1. Week 1

Learn the moves. Use the easier option whenever form slips and finish every session feeling you could do more.

  2. Week 2

Same three videos, a few more reps in each 40 s window.

  3. Week 3

Peak week: hit the Week 3 targets and try the harder option where Week 2 felt easy.

  4. Week 4

Lighter on purpose: Day 1 and Day 2 at your Week 1 targets, then the Test Day video on Friday.

Saturday: active recovery (optional)

A 20–40 min brisk walk you can talk through.

What's inside

Every video starts with a warm-up (march in place, arm circles, hip hinge, bodyweight squat, alternating reverse lunge, plank to down-dog) and ends with a cool-down (standing quad stretch, half-kneeling hip flexor stretch, standing forward fold, chest opener, child's pose). Tap any move for its full form guide.

Day 3 · Full body

Weeks 1–3 (Week 4 Friday is the Test Day)
  1. Bodyweight Squat Wk 1: 12 · Wk 2: 14 · Wk 3: 16 reps
  2. Push-Up Wk 1: 6 · Wk 2: 8 · Wk 3: 10 reps (knees OK)
  3. Split Squat Wk 1: 8 · Wk 2: 10 · Wk 3: 12 reps · each side
  4. Slow Mountain Climber Wk 1: 16 · Wk 2: 20 · Wk 3: 24 total
  5. Glute Bridge Wk 1: 12 · Wk 2: 15 · Wk 3: 18 reps
  6. Forearm Plank Wk 1: 25 s · Wk 2: 30 s · Wk 3: 35 s hold

How to progress

Count your reps in each 40 s interval. Hit the week’s target in every round with clean form? You’re on track; if it felt easy, move to the harder option. Missed it? Use the easier option and build back.

Week 4: Test Day

Test Day: push-ups (knees OK, same version every time), bodyweight squats and step jacks for max reps in 60 s, plus a forearm plank hold (cap 2:00).

Push-Up Test

  • Max good reps in 60 seconds
  • Chest to a fist from the floor
  • Rest at the top if you need to

Squat Test

  • Max good reps in 60 seconds
  • Hips to knee height or lower
  • Stand all the way up

Step Jack Test

  • Max step jacks in 60 seconds
  • Arms all the way overhead
  • Count every step-out

Plank Test

  • Hold as long as you can, up to two minutes
  • Stop when your hips sag
  • Note your time on screen

After Week 4, start the next cycle back at Week 1 on the same videos, using the harder option for any move where you hit every target with clean form.

 Safety

Stop immediately with sharp, stabbing or joint pain, numbness or tingling, chest pain, dizziness or unusual breathlessness. Keep step jacks and mountain climbers controlled: no jumping is needed in this program. Breathe out on the effort, and if form breaks, rest for the rest of the interval.

If you have an injury or medical condition, are pregnant, or have been inactive for a long time, check with your doctor before starting. This program is general education, not medical advice. See the disclaimer.
